Five Stretches and Exercises to Relieve Osteoarthritis and Knee Stiffness

Osteoarthritis (OA) can be incredibly challenging, especially when it affects the knees. This degenerative joint disease leads to stiffness, pain, and limited mobility, but the good news is that certain stretches and exercises can help improve knee flexibility, strengthen surrounding muscles, and alleviate discomfort. Incorporating these movements into your routine can make a significant difference in managing OA symptoms and improving quality of life.

1. Quadriceps Set

Strengthening the quadriceps (the muscles at the front of your thighs) helps stabilize the knee joint, reducing pressure on the affected area and improving overall function.

Sit with your leg straight and supported on the floor or a bed. Tighten the muscles on the top of your thigh by pressing the back of your knee down. Hold the contraction for 5-10 seconds, then relax. Repeat 10-15 times for each leg.

2. Heel and Calf Raises

This exercise works the calf muscles and can help strengthen the muscles that Support the knee joint, improving stability and reducing stiffness.

Stand with your feet hip-width apart, holding onto a sturdy surface like a chair or counter for balance. Slowly raise your heels off the ground, standing on your toes, then lower back down. Perform 10-15 repetitions, focusing on slow and controlled movements.

3. Hamstring Stretch

Tight hamstrings can contribute to knee stiffness. This stretch targets the muscles in the back of your legs, improving flexibility and reducing strain on the knees.

Sit on the floor with one leg extended straight and the other bent, foot against the inner thigh of the extended leg. Gently lean forward at the hips, reaching for your toes, and hold for 20-30 seconds. Switch legs and repeat 2-3 times.

4. Step-Ups

Step-ups strengthen the muscles around the knee and improve functional movements, making it easier to perform everyday activities without discomfort.

Use a step or a sturdy platform. Step up with one leg, followed by the other, then step back down one leg at a time. Repeat for 10-15 reps, alternating your leading leg.

5. Standing Quad Stretch

Stretching the quadriceps can help release tightness in the front of the thigh, reducing stress on the knee joint and alleviating discomfort caused by OA.

Stand tall and hold onto a wall or chair for balance. Bend one knee behind you and grab your ankle with your hand, gently pulling it toward your glutes. Hold the stretch for 20-30 seconds, then switch legs. Repeat 2-3 times per leg.

Living with osteoarthritis in the knees can make everyday tasks more challenging, but incorporating these stretches and exercises into your daily routine can help ease pain and improve mobility.
